Example Calculations

1Auto-Calculate Fat from Remaining Calories

Inputs

Total Daily Calories2,000
Protein150g
Carbohydrates200g
Fat Percentage0 (auto)

Result

Daily Fat67g per day
Per Meal (3 meals)22g
Fat Calories600
Percentage of Total30.0%
Max Saturated Fat6.7g

Protein cal = 150 x 4 = 600. Carb cal = 200 x 4 = 800. Remaining = 2000 - 600 - 800 = 600 cal. Fat = 600 / 9 = 67g. Per meal = 67 / 3 = 22g. Percentage = 600 / 2000 = 30.0%. Max saturated = 67 x 0.1 = 6.7g.

2Set Fat to 30% of 2,500 Calories

Inputs

Total Daily Calories2,500
Protein175g
Carbohydrates250g
Fat Percentage30%

Result

Daily Fat83g per day
Per Meal (3 meals)28g
Fat Calories750
Percentage of Total30.0%
Max Saturated Fat8.3g

With 30% fat override: Fat cal = 2500 x 30% = 750. Fat = 750 / 9 = 83g. Per meal = 83 / 3 = 28g. Max saturated = 83 x 0.1 = 8.3g. The percentage method ignores protein/carb inputs and uses the target percentage directly.

Frequently Asked Questions

Q

How much fat should I eat per day?

Fat intake should be 20-35% of total calories. For a 2000-calorie diet, that's 44-78g daily (1g fat = 9 calories). Low-fat diets use 20-30%, moderate 30-35%, and high-fat (keto) 70-80% of calories.

  • At 2,000 calories and 30% fat: 67g fat/day = about 22g per meal across 3 meals
  • At 2,500 calories and 25% fat: 69g fat/day – typical for moderately active adults
  • Minimum healthy fat intake is about 20% of calories (44g at 2,000 cal) for hormone function
  • Ketogenic diets push fat to 70–80% (156–178g at 2,000 cal) with under 50g carbs

Q

How do you calculate fat from calories?

Fat provides 9 calories per gram. To calculate: (Total calories × fat percentage / 100) ÷ 9 = grams of fat. Example: 2000 calories at 30% fat = 600 calories ÷ 9 = 67g fat.

  • Fat = 9 calories per gram (compared to 4 cal/g for protein and 4 cal/g for carbs)
  • 1 tablespoon of oil = about 14g fat = 126 calories from fat alone
  • When reading nutrition labels, multiply fat grams by 9 to see actual fat calories in a serving
  • In the auto-calculate method, fat fills the calories left after protein and carbs are subtracted
Q

What percentage of calories should be fat?

Standard recommendations: 20-35% of calories from fat. Ketogenic diets use 70-80%, low-fat diets 10-20%, and balanced diets 25-35%. Focus on healthy fats (monounsaturated, polyunsaturated).

  • USDA Dietary Guidelines recommend 20–35% for adults and 25–35% for children ages 4–18
  • Athletes and endurance sports performers often do well at 25–30% fat with higher carbs
  • Very low-fat diets (below 15%) can impair absorption of vitamins A, D, E, and K
  • Higher fat diets (35–40%) are common in Mediterranean eating patterns with olive oil and fish
Q

How much saturated fat is healthy?

Limit saturated fat to less than 10% of total calories (about 22g for 2000 calories). Choose unsaturated fats (olive oil, nuts, fish) over saturated (butter, red meat, processed foods) for heart health.

  • AHA recommends less than 13g saturated fat per day at 2,000 calories (5–6% of calories)
  • 1 tablespoon butter = 7g saturated fat, 1 oz cheddar cheese = 6g saturated fat
  • Replace saturated fats with monounsaturated (olive oil, avocado) to reduce LDL cholesterol
  • Trans fats should be zero – check labels for "partially hydrogenated oils" and avoid entirely
  • Omega-3 fats (salmon, walnuts, flaxseed) are recommended at 250–500 mg EPA+DHA daily
